Melatonin might be the most misunderstood supplement on the shelf. People take it expecting a sedative. They take more of it thinking more is better. They assume that if they can't sleep, they must not be making enough of it. And when a scary headline about melatonin and heart health shows up in their feed, they don't know what to believe.

Let's go through what's actually true, one myth at a time.

Myth 1: Melatonin is something we add to the body to help ourselves sleep.

Fact: Your body already makes melatonin every night.

Melatonin isn't something invented for the supplement aisle. It's a hormone your body produces naturally, primarily in a small structure in the brain called the pineal gland.

Its production is tied closely to your internal 24-hour clock, and to one of the oldest signals in nature: light and darkness. During the day, light entering your eyes helps suppress melatonin production. As evening arrives and the environment darkens, that suppression lifts. Your brain begins producing more melatonin, levels rise through much of the night and then fall again toward morning.

That's why it's more accurate to think of melatonin as a timing hormone than a sleeping pill. It tells your body when sleep should happen. It doesn't switch consciousness off.

Modern life interferes with that simple system more than most people realize. Bright indoor lighting, phones, tablets, and screens late in the evening can suppress or shift the normal nighttime melatonin signal, which is part of why so many of us feel "tired but wired" at bedtime.

Myth 2: If I can't sleep, my body must not be making enough melatonin.

Fact: Sometimes melatonin timing is part of the problem. Often, it isn't.

Insomnia doesn't have one cause. Some people do have lower or differently timed nighttime melatonin. But plenty of people produce melatonin perfectly normally and still struggle to sleep, because of stress, anxiety, an irregular schedule, medications, sleep apnea, or evening light exposure.

Research backs this up. A 2022 review of 24 randomized trials found that in adults with straightforward chronic insomnia (no other underlying condition), melatonin didn't significantly improve sleep onset, total sleep time, or sleep efficiency. Separately, at least one clinical trial specifically tested whether people with naturally low melatonin levels responded better to a melatonin supplement than people with normal levels. They didn't. Low natural melatonin, on its own, wasn't a useful predictor of who a supplement would help.

So if you're lying awake at night, the honest answer isn't automatically "I need more melatonin." The better question is: what part of my sleep system isn't working the way it should?

Myth 3: More melatonin means better sleep.

Fact: Past a certain point, more doesn't help, and it may cost you the next morning.

A 2024 dose-response analysis of 26 randomized trials found that melatonin's sleep-promoting effect increases with dose only up to a point, peaking at around 4mg per day. Beyond that, additional milligrams didn't produce additional benefit. That doesn't mean 4mg is the single right dose for everyone, dosing research is genuinely mixed and depends on the person and the type of sleep issue, but it does challenge the common assumption that a bigger number on the label means a stronger effect.

It's also worth being honest about what feeling sleepy after a dose does and doesn't tell you. Feeling more sedated isn't evidence that a larger dose is working better, it's just as likely a sign you've gone well past the point where more melatonin helps.

Myth 4: Taking melatonin will make your body stop producing its own.

Fact: The research doesn't support that, at least not for appropriate use.

This is one of the most common concerns people raise, and a fair one to ask about. A study following 244 adults with primary insomnia through 6 to 12 months of nightly melatonin use measured their natural melatonin production directly after they stopped taking it. It found no suppression of the body's own melatonin, even after a full year of consistent use.

That's a more useful answer than a simple reassurance, because it's based on what researchers measured, not just what seems plausible.

Myth 5: The only way to boost your melatonin signal is by taking a supplement.

Fact: Your environment plays a major role in your body's natural melatonin rhythm.

Because light is one of the primary regulators of your circadian clock, your daily light exposure can reinforce, or undermine, the natural distinction between day and night that your body relies on. Morning and daytime light help anchor that clock. Dimming lights and reducing bright screens in the evening allows your natural nighttime melatonin signal to rise the way it's supposed to.

So before asking "how much melatonin should I take," it's worth asking a different question: am I giving my body the light and dark signals it already knows how to use?

Myth 6: Melatonin alone will help you sleep through the night.

Fact: Melatonin plays an important role in signaling nighttime, but staying asleep depends on more than melatonin alone.

This might be the myth we hear about most from people who've tried melatonin and felt let down by it. They fall asleep fine, then wake up at 2 or 3 a.m. with their mind racing, or they sleep a full eight hours and still wake up foggy.

Melatonin's primary role is signaling that it's nighttime. Staying asleep through the night, and getting the deeper, restorative sleep that determines how you feel the next day, involves other systems entirely. Myth 7: A new study proves melatonin causes heart failure.

Fact: A large study found an association. It did not and does not claim to, prove causation.

Presented at the American Heart Association's Scientific Sessions in late 2025, this study reviewed health records for about 130,000 adults with chronic insomnia, drawn from the TriNetX database. People whose records showed documented melatonin use for 12 months or longer had a higher rate of heart failure over the following five years than people with insomnia who had no documented melatonin use: 4.6% versus 2.7%. People with an existing heart failure diagnosis were excluded from the study before it began.

That's a real, worth paying attention to finding. It's also, by the researchers' own account, not proof that melatonin caused it. Because melatonin is available over the counter in the U.S., "documented use" in a health record isn't the same as a controlled, prescribed dose, and it likely misses plenty of unrecorded use in either direction. The study's own lead researcher noted that people with worse underlying insomnia, anxiety, or depression may be more likely both to use melatonin long-term and to carry higher heart risk for entirely separate reasons. It was also an observational study, presented as a conference abstract rather than a peer-reviewed paper, with real limitations around how accurately medication use was captured.

We share this not to defend melatonin or to dismiss the study, but because knowing how to read a headline like this matter. An association is worth noting. It isn't the same as a proven cause.

The Takeaway

Melatonin isn't magic, and it isn't the whole story. It's a hormone your body already makes, an important signal in your natural sleep-wake cycle, and a genuinely useful tool in the right circumstances. But more isn't automatically better, insomnia doesn't automatically mean you're deficient in it, and melatonin alone doesn't address every reason people struggle to get real, restorative sleep.

If you've tried melatonin and you're still waking up at 2 or 3 a.m., the answer probably isn't to take more of it. It may be time to think about sleep as a process, not a single ingredient.
